What is the Minimum Dose of Exercise to Maintain Physical Fitness?

There are times in any athlete’s life when the time available to train is drastically reduced: an injury, a period of intense travel, the busiest competition season of the year, or simply the summer. The question that inevitably arises is: How much do I have to train to not lose what I have gained?

The good news is that science has a pretty concrete answer — and it’s much more optimistic than most imagine. You can maintain much of your strength and endurance adaptations with a fraction of regular training, as long as you respect one fundamental condition.

The most important rule: intensity is the variable you cannot sacrifice

Before we get into the hard numbers, there’s one principle that sums up all the scientific evidence on maintaining fitness:

You can reduce training volume and frequency significantly without losing your adaptations, but you cannot reduce intensity.

In both endurance and strength, studies agree that when intensity falls below certain thresholds, gains are lost even if you maintain volume and frequency. On the other hand, if you keep the intensity high, you can drastically reduce the volume and frequency without significant consequences in the medium term.

Minimum dose to maintain cardiovascular condition

The classic studies by Hickson and collaborators analyzed what happens when active subjects reduce their aerobic training after a development period of 10 weeks (6 sessions/week of 40 minutes at 90-100% of maximum heart rate). The results were clear:

Short-duration aerobic capacities (VO₂max, high-intensity performance)

  • Frequency: can be reduced up to 2 sessions per week maintaining intensity and volume per session without losing VO₂max.
  • Volume: can be reduced to a 66% maintaining intensity and frequency.
  • Intensity: should not go down 82-87% of maximum HR. When reduced to 66% of maximum HR, the improvements were lost even if volume and frequency were maintained.

Long-term aerobic capacities (performance at prolonged submaximal intensities)

  • Volume: can be reduced to a 66% maintaining frequency and intensity.
  • Intensity: keep it as close as possible to the usual training intensities.
  • Frequency: The authors recommend not reducing it — there is not enough evidence on the minimum frequency for this type of capabilities.

Minimum dose to maintain strength and muscle mass

In the case of strength training, the evidence is even more optimistic. A review by Spiering and colleagues (2021) summarizes the available data:

  • In young populations: 1 session per week with 1 series per exercise is sufficient to maintain both 1RM and muscle hypertrophy during up to 32 weeks, as long as the relative intensity remains high.
  • In older populations: you need at least 2 sessions per week and 2-3 series per exercise to obtain the same maintenance effect.

The off-season window of opportunity

Silva and collaborators (2016) introduced the concept of “window of opportunities” to describe off-season periods: Instead of completely detraining, the athlete can use this minimum effective dose to maintain gains and minimize performance losses.

The practical implication is important: studies by Mujika and Rønnestad showed that Athletes who mitigated losses during the off-season performed better at the start of the next season than those who rested completely. Active maintenance with minimal dosage is not just a way to not lose — it is an investment in future performance.

The scientific evidence is clear and practical: you do not need to maintain the volume and frequency of training to avoid losing your adaptations. A single weekly high-intensity strength session can maintain your gains for months. Two aerobic sessions per week are enough to preserve VO₂max indefinitely.

The non-negotiable condition is intensity: reducing volume works, reducing frequency works, but reducing intensity below certain thresholds causes the adaptations to be lost even if you keep everything else.

For an athlete in the off-season, traveling or with limited time, this knowledge completely changes the perspective: It’s not about trying to keep all your usual training in less time, but rather identifying the highest intensity sessions, reducing the volume to the minimum necessary and protecting that intensity above everything else.
